Happy New Year -- Class Schedule

There are no evening classes tomorrow. 7, 8 and 9am classes only. We are closed Friday and Saturday and open back up on Monday Jan 4th with regular schedule. Robyn and a few other people are going to be working out at the gym at 10am Friday and Saturday. You are welcome to join them. This is not a fixed class environment but they will have a workout going and she'll make sure everyone knows what is up with all the movements.

This is a new rep range .com has been playing with the last few days and I'm excited to see how it feels. Obviously none of us have tried this yet so I expect everyone to likely make mistakes in the weight they choose to go after. CrossFit Games Sectional Registration

Those of you that are wanting to compete at the sectionals tryouts for the CrossFit Games, the online registration is now open. Go to crossfit.com and click on crossfit games link to register. The sectionals are going to be held in Squamish on March 27, 28th.  It is going to be a great weekend for sure. The early plan is to head up to Whistler on Sunday night after the competition for a little "r and r". Registration is $100 for all athletes and $50 for spectators ( which myself and many others think is way too high). Anyone wanting to watch should wait a bit to see if that price comes down. If you are wanting to compete however do not wait as we don't know if there will be a limit to the amount of athletes aloud in.

Those of you who didn't do the twelve wods of christmas can do that. If you lifted today than we will take the time to work on some weaknesses and have some fun.

Lumberjack 20

This is taken from CrossFit.com 
On Nov. 5 at 1:34 p.m., a terrorist named Major Nidal Hasan attacked fellow soldiers and civilians at Fort Hood, Texas. When the shooting ended, he had killed 12 soldiers and one civilian and wounded 43 others.
Spc. Frederick Greene, 29, of Mountain City, Tennessee, Pfc. Aaron Thomas Nemelka, 19, of West Jordan, Utah, Pfc. Michael Pearson, 22, of Bolingbrook, Illinois, and Spc. Kham Xiong, 23, of St. Paul, Minnesota, along with eleven of the wounded were active CrossFitters in the 20th Engineer Battalion, home to Lumberjack CrossFit.
This workout is in honor of these soldiers, one month after the murderous rampage. We are asking the CrossFit community to make donations in honor of these soldiers at cflumberjack.org.

Weather is supposed to be dry but cold so please dress accordingly.

Christmas Party Next Saturday Night


Reminder to all that The CrossFit Lions Christmas Party is this Saturday Dec 19th, starting 7pm ish. Sickdays is going to be playing the party and the cost is $10.00, with all the cash going to the band. We will be supplying some snacks and a signature drink. If you feel like bringing a few beers/ciders or a bottle, please do. The more the merrier. Please don't drive if you are planning on drinking. The upper parking lot will be closed, so that cars aren't left there overnight. There will be plenty of street parking available. Everyone is welcome, members and their friends/family, so I hope to see everyone on Saturday.

Clean and Jerk + Snatch


I think we should forget about training for the Sectionals and try and put a team together to take on this group. We can take them. 
Today we are going to work on both Olympic lifts. The Squat Clean and Jerk and the Snatch. If you are a new athlete here you likely will just be working the Clean and Jerk.
WOD: 
Clean and Jerk 6x2 ( should get up to roughly 80% of your 1 rep max. No more)
Snatch - 8x1 work up to a heavy single
* note this might take more than an hour to complete. If you can stay past the hour to finish up that would be great. If not no problem.

Happy 31st Birthday GC



Today is our favorite curly haired member Geoff "GC" Clements 31st birthday. GC is my best buddy and a killer in the Den. In order to honor his special day I thought we could do one of two things. Number one would be to throw an all day party at CrossFit Lions that includes Rasberry vodka and a few silver bullets or we could do a bad ass workout.....So first beer gets cracked in the 7am class. The .1 rounds is an addtional 31 reps of any of the three exercises in the workout. For example when you are done the three rounds you can then do 10 pushups, 11 SDHP and 10 thrusters or you can do 31 pushups. Up to you. Also within the pushup portion of the workout you must also complete 31 burpees. Each burpee will also count as a pushup. You may complete those 31 burpees at any point during the workout.

Fantastic Work at The CrossFit Winter Challenge

More to come on this but we had an awesome time this weekend in Victoria and I was so proud of everyone's performance in the three events. Final placing to come but here were a few highlights.
Kioks finishing 2nd in the second WOD for advance males and started the WOD with a 5:05 mile. I believe "B" won the intermediate class 2nd WOD. I finished 2nd in the first workout for advance males. There was many other great moments and all those involved please leave a comment with your thoughts on the weekend and if you would like to do stuff like this in the future (judging by the party we through down on Saturday night I think it will be a resounding yes). In honor of the great effort done yesterday I would like the gym to tackle one of these workouts tomorrow. If you competed this weekend and feel the urge to come in the gym, I will have seperate programming for you.

If you are a new athlete and aren't really comfortable with the clean than please sub for a D ball slam. The 16" box jumps are setup by stacking 4 45# plates ontop of each other. Jumping pullups height is determined by putting both hands straight overhead. The bar should be at wrist height. However scale down the height if you are finding that challenging.

What do these letters mean? It means you spin back and forth between A1 and A2 with the given amount of rest between. Once you complete that you move onto to the B super set. I'm probably not making sense here and its midnight so if you don't get it I'll explain tomorrow. See you then.

Deadlift Pullup Ladder



We are going to continue to play with force rest workouts. Today its a ladder. I want everyone to really pay attention to their form during this workout. Flat backs, chest proud. If your form breaks down, I am going to cut you off the workout. Don't be upset if that happens, getting you injured is just unacceptable as far as I am concerned.
Would like to welcome Dan, Katie and Risto into our classes. If you are a "senior" members please take a second to introduce yourself to the new kids and make them feel at home. Cheers.

Deadlift + Pullups Ladder
Do one deadlift, one pullup on the first minute. Two deadlifts and two pullups on the second minute. Keep going until you fail. Deadlift weight is 50% of your max.

Good Luck Ainslie -- Knees Over Your Head


Good luck to Ainslie, who leaves tomorrow to compete in an ironman in Mexico. She has been training very hard for this and is hopeful for a good race. This I believe will be her last ironman and once she returns she will be in full swing CrossFit, so watch out ladies as you will have a new fire breather to compete with

Tabata Something Else


For those of you who participated in the Big Dawg Challenge on Saturday, check out the this video of Rory, who I believe is a Marine, doing WOD#2. This guy post crazy times and now I can see why.

Front Squat + 400m run -- Sat OPT WOD

Howdy y'all. I've mentioned this to a few of you already but for those who don't know a few of us are going to tackle the OPT Big Dawg Challenge #2 this Saturday. OPT (optimum performance training) is a gym in Calgary run by James Fitzgerald that has been doing these online challenges now for the last few months. It consists of 4 workouts, 3 done back to back and the 4th done 4 hours later. If you are new to CrossFit you shouldn't attempt this this much work in one day. Nice work on the double WOD today. For tomorrow we are going to spend some time working on the HSPU and the greater stength element of CrossFit. In this WOD you will find that you are going to come to muscular fatigue very quickly with the strict press. Make sure you pace yourself through this one. All situps are unanchored.

"Boxers Fracture"


Happy Monday y'all. We are going to start this week off with a workout inspired by one of our top athletes Geoff Clements aka GC. As you may or may not know GC broke his right hand about a month ago and almost immediately got his ass back in the gym to train. We have basically been subbing movements for him daily so he can do the workout.....well not today sir!!

Now since GC is right handed and that is the hand he broke, everyone can only work with their non dominant hand.

This should be a lesson to everyone. Injuries in the gym and in life are unavoidable and in fact if you never get them you probably are being too cautious in your training. If you are injured, no matter what that injury is, you can still come into the gym and get your work done. I am always happy to find a proper sub for any workout if an injury doesn't allow for you to do the workout as prescribed.
Reminder to everyone about the CrossFit Winter Challenge in Victoria on Dec 5th. 3 workouts on Saturday followed by a kick ass party. There is a great crew that have already committed but we want to take as many people as possible. Let me know if you have any questions about it. Power Clean and Burpee

Tech:

5x 3 reps per set. You will explode up, rest one second at the top, 3 seconds to go down, rest 1 second at the bottom. Repeat 3 times.

Helen & Christmas Party

The Crossfit Lions Christmas Party is going to be on Saturday Dec 19th at the gym. Oz, Knightrider, the Duke, Baker and Murders band are going to be playing. Cost will be $10.00 with all the proceeds going to the band. Members are welcome to bring as many friends and family as they like. Perform 5 pullups, 10 pushups, 15 air squats on the minute every minute for 30 minutes. If you don't complete this triplet within the minute than you are out. Now if you fail before the 20 minute mark, you will take 1 min off and get back in until the 20 min mark is complete.
It is a big accomplishment to finish the workout.

I want to congratulate Laps today for using full pullups for the first time in a WOD today. Since Laps has joined "The Den" he has lost 15 pounds and has improved in all of the 10 general physical skills. Congrat Mat.
This workout today is one of our benchmark workout and in my opinion is one of the better designed workouts we use. Banana will be filming the 4:30pm class  for video. So come on in and go to war.

Hope you enjoy watching Steven Bunches go through hell on this Fran. Its a shame he fucked up the first set of thrusters.
Huge props to Rick and Eddie, who in the 6:30 class both nailed their first muscle up. Eddie did it on his first attempt and Rick was maybe his third. Even better Rick went on to do and finish the workout at RX in the fourth best time the gym has seen. Have never seen someone get their first muscle up and proceed to finish the 30 muscle up WOD.  Congrats both of you.

Winter CrossFit Challenge -- Dec 5th 2009

CrossFit Taranis, located in Victoria, is hosting a one day multi level CrossFit competition on Saturday Dec 5th in Victoria to try and crown the fittest CrossFitters in BC. There will be 3 events on the Saturday, challenging all 10 general physical skills and modalities. This will be followed by one kick ass party.
Events: These are yet to be determined. My opinion is they will have one sprint type of workout, one strength based workout (ie. Max Clean and Jerk) and one 20min ish workout. Just a guess however.
Skill Level: There are two different divisions being offered. Advanced and intermediate. See link to see which one you fit under. If you don't fit under either there might still be a possibility for you to compete dependent on the number of people that register for the event. You can ask me about your level. You don't have to be in the running for the title in order to enjoy this. I promise you going to stuff like this will give you huge motivation to kick up your training level to new heights.
Date: Dec 5th, which is a Saturday. We would ideally leave on Friday night and return Sunday.
Accomodations: CrossFit Taranis has negotiated a kick ass rate at the Harbour Towers Hotel and Suites. $85.00 per night for a room with two double beds.
What if I don't want to compete?: No problem, you are still more than welcome and in fact are encouraged to come and watch and stay for the party on Saturday night. It will be lots of fun I promise.
How do I prepare?: Continue along with CrossFit Lions programming and put some extra work on any weaknesses you might have.

Two WOD's to start the week

Thank you to everyone who participated in the Stretch seminar we held on Saturday. Please leave me some feedback of what you thought of it in the comments or by email. For me it really let me know how much work in that area I have to do. 
Tech:
Thruster 5x3
WOD 1:
30 "Ladymakers" for time @ 95/65
A Ladymakers is a barbell pushups followed by a squat clean thruster. Its a variant of the Manmaker which is a dumbbell complex.
5 min break
WOD 2: 
7 rounds of 15 sec sprint rowing followed by 45 sec rest. What is the best 500m avg you can get in any given round.

9am class only -- Team WOD

There will be only a 9am class offered tomorrow because of the Stretch Seminar we are hosting tomorrow. See prior posts for more info.
Team WOD: 
"The Plank of Death"

In teams of two or three (to be determined at class time) you must complete x amount of Burpees, KB Swings, Pullups and Wallballs. The number is to be determined at time of class again dependent on the team size. Only one person can work at a time and here is the rub. In order for an athlete to complete the reps at least one partner must be holding in the plank position. This one should be fun.

Squat Clean -- Stretching Seminar At the Den

We will be hosting a stretching workshop/seminar at CrossFit Lions this Saturday at 10:30am. This is the technique I have been preaching to many of you over the last couple of weeks and I strongly urge everyone to attend. It is also open to any friends/family of CrossFit Lions members who would like to come check it out. The price is $30.00. Push Press Swing -- See you at 10

"Press, Push, Swing"
1. Press 1RM in 4 minutes
2. Tabata Push Ups - low score
3. AMRAP KBS (1.5/1 pd) in 4 minutes

warm up as you wish; with an empty bar as your starting point, add or subtract weights as needed on a 4 minute timer to determine your Press 1RM; once the 4 minutes is up, you have a 10 sec break before you begin 8 sets of Tabata Push Ups (20 sec work/10 sec rest) scored by the lowest # of reps you do in a set; once you have finished your last set of push ups, you have 10 sec before embarking on a 4 minute swing session with your favourite piece of metal for total reps.
Score = press 1RM in kg + low # in tabata push ups + total KBS (i.e. 70+15+75=160)

The Big One -- "Fran"

Okay everybody its Fran time. This is CrossFit best known and probably best designed workout. This is a sprint WOD. You don't want to pace or hold back or any of that shit. Get on the bar and try and kill it. Put your body in a bad place and see how long you can stay there for. Really excited to see everyone go after this tomorrow. FYI if you don't come in and do it you have to do the next time you are in. Better to just come in and go with the group.

Updated Website -- 9am Class now fixed

Hope you enjoy the new website. Please bear with me as I will be updated as we go along. Its far from complete but I wanted to get it up. If you don't see it on your browser, delete your temp files and it should show up.
I will now be offering a 9am class Monday - Saturday.
Also there has been a pricing change for the introduction/CrossFit elements classes. I have compressed the intros needed down to 3 and the price has dropped to $190, with a deal if people bring in a friend and even cheaper if they bring in two. If you are enjoying your training here and the benefits it brings please spread the word. The Bear Complex -- 9am class available tomorrow


Tech/Stength:
"Bear Complex"
7 sets of the sequence:
Power Clean
Front Squat
Push Press
Back Squat
Push Press
5 rounds
Rest as needed in between rounds. You must complete the entire sequence for the weight to count. You can combine the front squat with the push press into a thruster and the same with the back squat to push press. The bar cannot rest on the ground. You cannot re-grip on the ground. There is no time limit on this workout. Enjoy

Angie and the Paleo Challenge

Tech:

This is the tale of two workouts. The pullups and pushups are muscular draining and then the situps and squats you've got to hit hard.
A few of us have started a "Paleo Challenge" a week ago and I wanted to put it out to all members to see if they would like to join us. Try this diet out for four weeks and you will see a great improvement in not only your performance but also how you sleep, work etc. Paleo essentially means you eat like a caveman. Meat, nuts, seeds, oils, fruits and vegetables. Basically the outside of a grocery store. Now for our challenge you are allowed a few other things. However if you want the absolute best results keep it to meat, nuts, seeds, oils, fruits and vegetables.
You Can Eat
Meats: try to keep it to lean meats and stay away from bacon, peperoni, sausage etc.
Vegetables: Eat as much green as you possibly can
Fruits: Keep these within reason. You can have as much fruit as you want but if its between fruit and green vegetables than you should have the vegetables
Nuts and Seeds: Almonds, Cashews etc. Peanuts are fine but not the best source of fat
Drinks: No sugar drinks allowed. No Diet drinks are allowed. You can have 100% fresh squeeze juice but factor that into your meal (ie. for breakfast have 3 eggs, some turkey and a glass of juice).
Dairy: Milk and Cheese are allowed in this challenge....but again they are not the best solution.
Sauces: Sauce for your meat is also allowed but not the best solution
Protein Powder: Is allowed but if you have actual meat than always go for that. Whey protein is a synthetic that is cooked to produce and therefore will spike your insulin when absorbed. No chocolate bars with protein powder. If you want a meal replacement bar go for an elevate me bar or any one that has fruit or nuts as their main ingredients.
Sunday: Sunday is cheat day. Eat what you want...however watch out as sugar is a drug and when you put it back into your blood stream you will wake up Monday morning craving the sugar. Again the best case scenario would be to not cheat but you are allowed anything you want on Sunday for this challenge.

Good work on Kelly yesterday everyone. The depth of the wallballs were much better which makes me a happy coach. Please try and continue to do that on all squatting exercises. Congrats to "B" again for taking down the title today....however that will be the last time you get to wallball to the 8 ft target. 10 ft from now on.

Congrats to Marrissa today who put down a 130lb Clean and Jerk. A gym record by a large margin for ladies. Great work. Also props to Hitch who power cleaned 245 today...he didn't get the Jerk but it was  great lift.

I want everyone to make sure they are getting their depth on the wallballs and any squat for that matter. Generally as a gym I would like to see this improve. When you fatigue don't allow that to effect your range of motion in any exercise. If you need to rest to get the full range than do so. Hip below knee is the full range. Thanks.
